How it works

Protein Gram Calculation

Protein provides 4 kcal per gram. Multiply your total calories by the protein ratio, then divide by 4 to get daily protein grams.

Protein (g) = Calories × protein_ratio / 4

Carbohydrate Gram Calculation

Carbohydrates also provide 4 kcal per gram. Apply the same approach using your chosen carb percentage of total calories.

Carbs (g) = Calories × carb_ratio / 4

Fat Gram Calculation

Dietary fat is the most energy-dense macronutrient at 9 kcal per gram. Fat grams are calculated by dividing calorie allocation by 9.

Common Mistakes to Avoid

Using 4 kcal/g for fat

Fat provides 9 kcal per gram, not 4. Using the protein/carb divisor for fat underestimates fat grams by more than half and throws off your entire macro budget.

Ratios that do not sum to 100%

Macro percentages must total 100% of calories. A 40/40/30 split allocates 110% and produces impossible gram targets. Always verify protein + carbs + fat = 100%.

Ignoring fiber within carb totals

Total carbohydrate grams include fiber, which contributes minimal digestible calories. On strict low-carb plans, track net carbs (total carbs minus fiber) separately for ketosis monitoring.

There is no single best split — total calorie deficit matters most. Common approaches include 40% protein / 35% carbs / 25% fat for muscle retention, or higher-carb splits for endurance athletes. Adjust ratios to match adherence and training demands.

Aim for ±5–10 g on protein and ±10–15 g on carbs and fat. Consistency over weeks matters more than daily precision. Protein is the most important macro to hit consistently during fat loss.

Multiply protein and carbs by 4 kcal/g and fat by 9 kcal/g, then sum. For example, 150 g protein + 200 g carbs + 67 g fat = 600 + 800 + 603 = 2,003 kcal, confirming your split.
